Too Much Information?

I took a look at the small window which popped up on my computer.  Usually at this point I see a bar filling across the screen; the progress of my Garmin uploading data to my computer.  I take five minutes once or twice a day moving information from the Garmin onto a spreadsheet, the story of my (jogging) life.

But this time was different.  Something didn't seem quite right.

I punched the button again.  A third time.  And a fourth.

One of the things which infuriates the data-obsessed runner is when technology fails to work as promised.  On many occasions the glitches are quickly remedied by a reset protocol or a download of software.  But there are times when even those stop-gap measures are not going to provide satisfaction.

This particular episode made me think about what information is most important to the casual jogger or the semi-serious runner-in-training.  Most of the data can be collected with a good-quality heart rate monitor or running watch and kept either in a notebook or on a computer spreadsheet.

Here's what I think are the most important data points to collect as part of run training:

Time Spent Running - most run coaches consider four-to-seven hours a decent week of training, with the overwhelming majority recommending no more than ten hours a week.  This number, naturally, can be tracked with either a running watch or heart rate monitor.

Number of miles run - A runner who focuses on short-distance races might need to run little more than 30 miles per week, with marathon training requiring anywhere from 40-to-60 miles.  Not only should the average runner look at how many miles they are running, but the number of hard efforts; look at the amount of speed work (to include interval workouts, repeats, fartlek runs and tempo runs) compared to "regular" runs.  Speed training ideally should take no more than 25 percent of the training volume.  Lastly, how many miles has the runner accrued on each pair of running shoes used for training?  A decent pair of running shoes, if used in a two-or-three-shoe rotation, can last for 20-to-25 weeks (400-to-500 miles) before it's time to consider replacing them.  Naturally, a heavier/sweatier runner who trains in a more humid climate may need to replace their shoes a little faster than the lighter one training in a drier climate.  If you use the same courses without variation, you probably won't need a GPS.  A good on-line map program to figure out your run courses and training loops will probably suffice.

Average Training Heart Rate - A workout can not only be judged subjectively by the "did I kick things and take names today" question, but also by a more-objective means, otherwise known as "training effect."  A good heart rate monitor will provide the average heart rate for a workout bout.  If you know the percentage of maximum heart rate, you can multiply the percentage by 2, then multiply that number by the number of minutes exercised.  So, a 60-minute workout at 50-percent of maximum heart rate would have a score of 60 (.50 x 2 = 1; 1 x 60 = 60).  Scores less than 150 are low stress, 150-to-300 are medium, and 300-to-450 are high.  Low stress days can be recovered from the following day; high stress days would naturally take a few days longer.

Resting Heart Rate - the heart rate can tell not only how much demand for blood and nutrients was necessary during the workout, but also whether the body is still repairing from the previous days' exertions.  A resting heart rate (taken first thing in the morning before rising from bed) which is above normal can be a forecast of overreaching or overtraining.

Hours of Sleep - a sudden change in the amount of sleep necessary, or the ability to sleep, is also a warning sign which can tell the runner they might be training too hard.

Of course, the resting heart rate and quality of sleep - as well as training adaptations - can also be affected by our diet, work stress, personal relationships, and so forth.  We forget on many occasions that training is holistic - what happens outside the track or trail often affects how we do, and the other way around.  It doesn't necessarily take a $300 gadget and an overabundance of software to tell us what we really need to know.  We just need to know what to look for.

Taper Time - Overeat, Overtrain, or Over-Plan?

A friend of mine shot me a note the other morning:

"Michael - everything I'm reading about the marathon taper (3 wk) says do NOTHING in week three. Do you have any particular suggestions for this week? My marathon is Sunday. My last run was a half marathon at marathon pace this Saturday past."

From my own marathon training foibles, most know I consider the actual act of standing at the starting line of a marathon a major accomplishment. If the volume of training during the "typical" 18-to-24-week plan doesn't injure the self-coached runner, the "traditional" three-weeks of insanity known by many marathoners as "taper madness" can derail the marathon performance.

The biggest problem with the three-week taper is that many runners either overeat or over-train, mainly because they have too much time on their hands. Neither one is good.

While the volume of mileage in the taper ideally should ultimately decrease - some like to bring the mileage down to 65 percent of the baseline, others like to bring it as low as 50 percent...or a little lower. But the mileage which needs to be subtracted from the total volume needs to come more from the easy, peasy, lemon squeezy, not from the "quality" speed work. It's still important to do short efforts which are faster than marathon goal pace during the taper.

Which workout is going to be "just enough" for the runner doing 50-to-60 miles a week for the previous 18 weeks?

1. One-or-two miles at long training run pace, four-to-six 400 meter repeats at a pace 10-to-20 seconds faster than their marathon goal pace, with full (or 400-meter walk) recovery, followed by a mile at the long training run pace.

2. Five miles at long training run pace.

I believe workout number one is more likely to make the runner a little bit tired but not completely wipe them out. The mind is satisfied by the effort. Workout number two, after a bunch of 50-mile weeks, is one that quickly turns into "a few extra miles."

With all that time, it's surprising that many runners do not think about race execution. Rather than consider where they'll stay, what they'll do, when and where they'll eat, what they'll wear, they allow way too many factors which can adversely affect the race to be out of their control. How many runners mindlessly wander through the race expo who could have spent that time preparing shoes, socks, clothing, BodyGlide, nutrition, and getting off their feet? Got a "Plan B" for that restaurant you were going to do dinner at? Now you have a 45-minute wait, a surly waiter, and a poorly-prepared meal. How about a pacing plan? What's the guarantee against going out with the herd during the first five kilometers...and paying for it at mile 18?

The two-or-three weeks which lead into a target event, used prudently, can allow the self-coached runner's body to heal, and the self-coached runner's mind to prepare for the day.

15 Miles-a-Week To 26.2 In A Day: Got A Plan?

A reader of the blog post about "smart" mileage increases over time ("Your Ego Is Not Your Amigo"), was kind enough to send me a question last week:



"I have a question regarding your 10-percent increase every three weeks. How would this work if I were training for a marathon? Would I have to do a 20-mile run five times a week? I'm sure that can't be good for your legs. Do you have another training schedule that you recommend for marathons? Like your friend in the article I have also had IT band problems, which I believe was due to increasing my mileage too fast when training for my second marathon. Thanks for any help you can offer."



Most well-laid-out marathon training plans have the longest (easy pace) run of the schedule in the 16-to-20 mile range, or no more than two and-a-half hours in duration. Naturally, runners will go longer than that on race day, but those longer runs occur two or three times during the latter weeks of the training schedule.



I've shamelessly borrowed from a couple of good marathon training plans over the past five or six years:



The first one/s I've recommended were developed by Keith and Kevin Hanson, who coach the Brooks-Hanson's Distance Project. Their beginner and advanced marathon plans are not a far cry from the ones they used to train (2008 Olympian) marathoners Brian Sell and (2011 Boston Marathon womens' runner-up) Desiree Davila. The Hanson's focus is on "something of substance" training; there is no focus on one single day's workout over another during the training week. Keith Hanson has explained the (relatively) low-mileage long run feels longer because of accumulated fatigue during the rest of the training week.

Not everyone who participates in a marathon has a particular finishing time goal...but the majority of runners who do train for a marathon have an idea how they'd like to finish. Most of them, at least the ones willing to admit, would love to run well enough to qualify for Boston. The biggest problem comes when we talk about pace discipline: One of my marathoners wanted to run a 4:00 to qualify for Boston, and probably is strong enough to run a 3:40. In her first attempt at the marathon this last November, she passed me at mile 12 (I was running the half) and went through the half-marathon mark in 1:35-1:40. I didn't want to believe she'd have a bad day, but (being the pessimist I am) I knew it was coming. After finishing my half, I went to the half-mile to go point on the course. My watch ticked off 3:55...no Deena. 3:57...no Deena. 4:00...no Deena.



Finally, she rolled by, cramping legs and all, at 4:03. She finished her first marathon in 4:07, having fought leg cramps from mile 16 onward. I told her, after congratulating her on her age-group win, that we would focus on pacing strategy for Rock n' Roll/Mardi Gras, her next marathon.



The Marathon Nation (http://www.marathonnation.us) training plans, developed by coach Pat McCrann, are based off Jack Daniels' VDOT tables. Plans are boiled down to the essentials; there's no fluff in a MN plan, which is great for time-stressed runners.



Most importantly, McCrann has a very effective approach to race day pacing. He breaks the half or full marathon into approximately 25-percent chunks; the first 25 percent of the race is run about five seconds per mile slower than goal pace. The middle fifty percent increases in pace to a point where the runner averages about five seconds per mile ahead of goal pace, and the last 25 percent is where the runner makes the tactical decision of whether to maintain (should they feel all right, or not so good) or increase the pace (should they feel very good).



I used a blend of my own speedwork, the MN speedwork and the Hanson's distance focus when training Deena. When it came to race day, I sat down with her and broke down the pace she needed to run; a particular time at 10K, a particular time for the half-marathon, another goal split for 30K...after that it was up to her whether she wanted to push the pace or hang on. She ended up hitting the splits almost exactly as I asked, ran a 25-minute personal best and qualified for Boston.



I asked her how she felt on the first 10K, to which she said, "all these people were blowing by me like I was standing still." And the last 10K? "Gosh, Coach, I was passing people left and right."



The right training plan for a distance event will get you to the starting line healthy and ready to run. The right pacing plan for that distance will get you to the finish line...ideally healthy and ready for your next run.

Comfortably Numb

I vaguely recall a tale of my father's, from a period of time when he was a police officer in a small town in southwest New Mexico. He still is there, living the life of a comfortably-retired civil servant. The term above was not exactly the last words spoken during a cuff and stuff episode outside of a hometown watering hole...there was one more word there.
The chapeau in question above only reinforces something I find rather strange. How is it that athletes in the pool or on the bike can wear Spandex, but if the average Joe Paper Lunch Bag decides to wear the same type attire his masculinity is called into question? How much of that 1980's-big-hair-glam-rock influenced this attitude? I realize it's not a universal thing, only an American thing. My European friends see nothing wrong with Speedos, Lycra bike shorts or tight-fitting attire when working out. As for me, I'd rather have you mocking me behind my back as I'm blasting down the road on my triathlon bike at 20-something miles per hour, rather than meet your seal of approval and have to deal with chafing and other discomfort. So there.
Find a need and fill it. Sounds like my day job. Unfortunately, the recommended intervention (while worthwhile) seems a little too big. Then again, I remember seeing a Dave Matthews Band video a couple of years ago; the protagonist got up in the morning and went out into the world, giving a hug to everyone he encountered. Looked a little too silly at first. However, after long stretches of short chats with my wife (She tends to buy into this kind of solution set; I tend to raise the b.s. flag after five minutes.) this might be an idea whose time has come.
There are certain questions that should never be answered. Some calculations should never be made. However, the best one I've heard, for want of a better term, would be best called beer mileage. A friend looked at the calorie content of the typical 12-ounce American beer and figured it to average right around 100 calories, more or less. So, in order to burn off 100 calories, she figured the average person would have to run at least one mile. So, running a ten-kilometer (6.213712 miles) race would burn off the calories taken in by a six-pack of American beer. I guess, if you took this analogy further, you could say a 12-pack would equal a half-marathon's worth of running, and a case of beer would require you to get out and do a marathon. Of course, the catch is doing the mileage before the intake. Yes, you have to earn your beer, friends. You get to be comfortably numb after you do the work.
It doesn't work as well the other way around; drink the beer, then do the distance. I've seen what folks look like trying to run after doing a beer. Twice. One can per quarter mile. Not a pretty sight.

World Dominance Thwarted By Lack Of Thumbs

There was an article about three months ago; some researcher had developed a means of understanding dog barks with a certain degree of accuracy. I am not buying it. If anyone tells me they can tell what my dog is saying when he barks, I'm going to offer them another beer and then kick them out the door. Well, edit that...I'm going to keep the beer.
There are days when I feel like I can tell exactly what my dog is thinking about...then there are days when I can narrow it down to three things: food, walks, and space on the couch. However, IMHO it's gazing through a glass darkly. If Rubin had opposable thumbs and human speech, however, the world would be a much more dangerous place...I know he's try to take over as supreme ruler and stern, unwavering-but-beneficient master of the world as soon as he could. I can see it in his eyes, especially when I've informed him there are no dog biscuits available and he will have to suck it up and drive on.

My American Express bill came in yesterday afternoon, or at least the dispute notification I lost. That's going to take care of my stimulus check. Well, I'll have enough left to buy a round of beer when we go to the Crescent City Classic in New Orleans. My friend mentioned the other weekend about beer mileage; I guess the average American beer, 12-ounces, has 82 calories...which is (at the least) equal to the number of calories an adult burns running a mile. So, she thinks, a 6.2-mile race warrants the consumption of a six-pack of beer. Wow, that means a marathon is worth (at least) a case.
Yeah, I know it's not a healthy point of view for an athlete. If you do something foolish once every six months it's not so bad. Just make certain one foolish thing (like a beer mile, or rehydrating with a beer for each mile you ran) is not compounded with another, like driving a car or operating heavy machinery. While there aren't many of us who will run a 5K, slug down too many beers and then think hey, perhaps I should cut down that dead tree in the backyard, there are folks who would do exactly that. I know. I usually get to read the synopsis of their accident report each Friday. Makes ya shudder to think.
