Me Against The Watch

Before I start talking about the main topic, I have to confess this time of year, with a lead-in to another Olympic Games, is a sports junkie's dream.  It has been good for my recovery.  I’ve initiated my own little ‘occupy the couch’ movement with the US Olympic swimming and track/field trials, topped by the Tour de France as the background. 
While many of the participants of the larger ‘occupation’ movements were nebulous in what they desired, I have two goals:  The first goal is to let the lingering tendonitis in my ankles and knees completely heal.  It’s simple:  The only way to recover from an overuse injury is not to overuse what gets injured.  The second goal is to motivate myself into a frenzy of smart training once the Olympics are over.  It’s still going to be infernal, but I have a gym membership and a flexible schedule, so early morning and late evening training is not a problem.
Track and field events, and the Tour de France cycle race, have more in common than the average television spectator might guess, for a number of reasons:  When there are preliminary and semi-final heats at a track meet, the goal of most every athlete is to finish either in a position where they automatically qualify for the next round or in as fast a time as possible to be selected.  Does the athlete necessarily want to finish in first place?  All they need to do is exert just enough energy to qualify, save their energies for the final heat when a win means something. 
During the years when Lance Armstrong won seven Tours de France, he didn’t win every single stage.  He’d win a mountain stage here, and a road stage there; he would finish consistently close enough to the front of the pack every time he was on the road. 
There were races during the Olympic Trials, like the final of the women’s 5,000-meter run and the 3,000-meter steeplechase, where the leading runners not only had to win (or finish in the top three) to qualify, but also had to push the pace of the race in order to make the Olympic qualifying standard.  Some of the athletes collaborated with training partners and co-competitors to ensure a fast pace.  Others felt the need to go “off the front” and do it alone. 
Road stages of the Tour de France (and other cycling races) are a collaborative effort between teams and individual riders, both to push the pace or to hold the pace back…depending on their own best interests.  But there also is what is known in cycling as the race of truth.  Many stage races, including the Tour de France, begin with a short prologue individual time trial and also have one or two longer individual time trials during the course of the event.  The ‘race of truth’ sorts the good from the great athlete.  A rider can win a grand tour without being a great individual rider but there’s no way to win without being a good individual rider.  The time trial exposes every weakness in training, more so than the typical mass-start race.  There’s nobody to hide behind; no teammate to help pick up the pace should they falter. 
For runners, it’s more difficult is it to run a race going off the front alone without a supportive pacer than as part of a pack of individuals with near-identical fitness.
I trained under a coach who (i know) adjusted my training efforts based on recent racing results.  I never did time trials on my own because I ran at a level where I was out of reach of the really good runners and ahead of the slower ones…after the first mile of a race I was usually in “no-man’s land.”  But, when training a runner who is focused on, say, the half-marathon or the marathon, I like to schedule a 5,000-meter time trial on the roads to judge their fitness and make adjustments to their training paces.  It doesn’t necessarily have to be an organized 5K race (although I prefer a certified course), and it might not be until somewhere around six-to-twelve weeks out, but I prefer a course which resembles the terrain or conditions for their target event.
The goal of the time trial is either to run it at a slightly faster pace than the previous time trial, or to run it at the same time, but with a lower perceived effort.  If the athlete’s previous 5K time trial was at a pace where a few seconds of improvement will move them to a higher Daniels’ VDOT score, and subsequently faster training paces, I prefer the “same time at less effort” result.  Just like “heat racing,” the goal is not to light the fuse for a fantastic short race effort six, eight, or ten weeks out from the longer target event, but to develop the runner’s confidence; hiding an “extra gear” inside their head which they can save for race day.  It's the sum total of good runs, rather than a single great workout surrounded by a bunch of crappy ones, which are going to help define a running performance.

What's the Frequency, Kenneth? Quantity v. Quality Speedwork

During the "good old days" of speed workouts on the PJC or UWF track, before the rise to coach-dom (coach-dumb?) I gave little or no thought to the ratio or hard efforts to recovery. Well, it wasn't necessarily my job to think about it. That's why I had a coach, right? Over time, as I started to look at stuff like total mileage per workout, relative intensities, and my (decreasing as a result of the aging process) ability to recover from the workout, I began to ask "what is the right ratio of 'fresh,' 'good build-up,' 'good,' and even 'hard' efforts to recovery running?"

Of course, the ratio of each type of effort isn't etched in stone, but dependent on the individual runner's level of fitness - or tendency toward injury, their ability to recover from hard efforts - a function of fitness level, and race focus. Some coaches, like Arthur Lydiard, were all about the base training first, then adding speed. Others feel the other way around is best; work on speed once the initial race fitness is built, a fast short distance runner can become a fast long-distance runner over time. Once again, each runner is an experiment of one. I like the structure of base-building followed over time with a modicum of speedwork.

Still the question presents itself: How much speedwork is a good thing?

I first went back to my books to see what Jack Daniels' had to say. Daniels earlier plans in his first edition of the Running Formula broke things down into four cycles, for which I won't go into detail. If you want to read it I recommend a copy of his book, either in paperback or on e-reader.

I borrowed from his four sets of six-week training cycles to draw up my training for the next six months leading into a half marathon in late May. The first six weeks were mostly easy aerobic-paced runs. Once the second six-week cycle began, I plugged in runs at threshhold (what I used to call "fresh") pace, either as 400-meter, kilometer, or mile repeats with brief recovery periods, or as something Daniels called "cruise intervals," another nice term for tempo runs. Threshhold running, Daniels recommends, should be no more than about ten percent of the training volume. At this point that's only one speed workout a week.

The faster paces Daniels uses to work on VO2max, his "interval" and "repeat" paces, are also only small portions of the total training volume, that of eight percent and five percent, respectively. So, an experienced runner using any of Daniels' training plans would be doing not much more than ten miles a week in speedwork. Three-quarters of the time is spent running at either "easy," "long," or "marathon" pace.

I guess where I'm heading to with this is this:
There's a time and a place for the speed, but it's probably not as much as wethink we need.

The Big Plan B

*BEEP*

That was the low battery warning signal from my (formerly) trusty Garmin 310XT GPS receiver. The sound was immediately followed by a slight buzz, silence as the receiver shut itself off, & an unprintable comment from my mouth. I guess it wouldn't have been such a bad thing if not for the fact I was driving out to run a tempo run with a group on a Wednesday evening.

My wife asked, 'do you have a charger in the car?'

'My charger, unfortunately, is attached to my computer back at the house,' was my reply. As we continued the 20-minute drive I was stewing in my own juices of stupidity. I know I put the receiver on the charger the previous evening, so how could this be? I resigned myself to the thought of going out for what former triathlete (now triathlon coach) Chuck "Chuckie V" Veylupek calls a 'caveman run.' This would be an acceptable compromise. I took a deep breath, let it out, & returned to conversing with my wife about life, the universe, & everything. You know, the kind of stuff married couples talk about when there's nothing else to do...wink, wink, nudge, nudge...

My wife then pulled out her new smart phone to check her voicemail & realized her phone had been off all day. She had a little trouble turning the phone on & assumed the battery was dead. I managed to reset it, & then realized, 'hey, these smart phones have GPS. If I download a run mapping program (like iMapMyRun) I should be able to keep track of the pace I'm supposed to do for this tempo run.' So, with precious few minutes left before the group was scheduled to leave on the run I tried to download the software. However, I couldn't get WiFi or set up the phone in time to download. That's where the ability to "Plan B" a workout is a valuable skill.

When talking about training I repeatedly have borrowed the John Lennon song line: 'life is what happens to you while you're busy making other plans.' This is so true as a runner or as a coach. I can lay out a training schedule in macro for 16, 18, 20 weeks out from a race, but more often than not it's going to get adapted, truncated, or...worst of all...pitched in the wastebasket as life takes hold of the stick & throttle. Even the micro level of an evening's (scheduled) track workout gets adapted; heavy cranes & lighting equipment, soccer matches & "facility fascists" can take up part or all of the track & leave an inexperienced (or unprepared) runner - or coach - wondering what to do as a "Plan B."

While in a two-year internship with the Navy I spent periods of time ranging from two weeks to two months at training commands. The assignments had the obvious drawbacks of living out of a suitcase, with access to hotel treadmills, & so on. But I learned how to adapt my training to the conditions. During a two-week assignment to Orlando I learned that light poles along this nice long stretch of road near my hotel were set at approximately 50 yards. So, all I had to do was count the number of light poles for my interval workouts; run three at 5K pace, walk one to recover, repeat six times, jog eight poles...I'm certain you get the message.

Frank Shorter once was quoted as saying 'hills are speed work in disguise.' So, running up a section of hill or bridge for a period of time (or distance, if you know it!), then jogging easy or walking down can provide a great workout. A 300-yard hill near the track facility where we train has three points marked on it; if a soccer match is going to keep us off the track for most or our entire workout I can always go down the hill. Sometimes the soccer matches are not interrupting; I'll do a set on the hill just to break up the monotony.

Training by perceived effort for a long enough period can help a runner develop a sense of pace; after a while you know what a nine-minute per mile pace feels like, as well as an eight-minute pace, & so forth. The most important thing in understanding pace sense is to know how a particular pace FEELS. I always marveled at my coach's pace sense when we would go out on easy runs during the weekend. I had purchased my first heart rate monitor/foot pod combination & was geeking out checking our pace during one run. He asked me at one point what my heart rate was; I looked at my wrist, then told him, to which he replied, 'yeah, I figured that. We're at the right pace.' Sometimes, it is safer to not ask how they do it. They just do it. I've got a few paces pretty well nailed down after eight years of training by perceived effort, so I can tell how hard I'm working give or take a few seconds now.

But I don't have a good sense of time, with the exception of swimming in a pool. I can tell you exactly how long it takes me to swim 50 or 100 yards, even though it feels like forever, give or take a second. (It must have to do with that love of oxygen.). So when it comes to running a particular period of time at a particular pace I'm doomed if I don't have a watch. So rather than the planned tempo workout of eight minutes at the pace I need to run a half marathon, two minutes easy, eight minutes at threshold, two minutes easy - repeated twice - I had to adapt. I decided to count telephone poles; eight at moderate effort, two easy, eight at hard effort, two easy, repeat until the end.

Adapting a workout to meet life's demands: So simple, even a caveman - or a smart runner - can do it.

I've Got You Onto My Skin: Heart Rate Monitors

I've used chest-strap heart rate monitors for probably the better part of six years, & seen the good, the bad & the ugly of them. In spite of it all I consider them one of the tools which should be in every endurance athlete's arsenal, for a number of reasons:

First, heart rate monitors are great for checking the resting heart rate first thing in the morning.
Second, you can use a heart rate monitor to determine whether the recovery period during hard "interval" workout sessions is sufficient...or if it's time to pull the plug on the session before you begin overtraining.
Third, the heart rate monitor can help you ensure your "easy" training days remain just that...easy.Some high-end monitors are capable of calculating the amount of oxygen taken in to restore the body to it's original resting state, the effect of the training on the athlete; some will even recommend the effort level of the next exercise session after a brief analysis of the data. Naturally, many of these calculators are closer to the one size fits many rather than the individual side of the training device continuum.
Even the most simple monitors, which can download data to the athlete's personal computer, need to be calibrated to the individual in order to be most effective.
The most common - and most commonly incorrect - formula to determine maximum heart rate (MHR) is the classic 220-minus age. If a guy like me uses this particular formula, then my maximum heart rate (then used to determine training heart rate levels) should be 220-47, or 173 beats per minute. This would make my "easy" day heart rate (50-60% MHR) somewhere in the range of 86-to-103 beats per minute. High aerobic pace (61-to-80% MHR) would be 104-to-137 beats per minute.

Now, let's place a wrinkle in the equation. This formula was calculated using men. What guidance do I use as a coach when dealing with a female athlete? A recent Northwestern University study gave me a whole new formula to memorize: 206-minus-88%-of-age. So, one of my female athletes recently purchased a heart rate monitor; she can use the Gulati, et. al. calculation to estimate her MHR: 206 - (48 x .88) = 206 - (42.24) = 163.76...OR...164. Her "easy" day training rate would be in the 82-to-98 range; her high aerobic pace would be 99-to-132.
Of course, that also assumes the ability to drop the heart rate down to zero. I'm no Zen Master, so I can guarantee my high-to-low heart rate range is definitely not 173 beats. My daytime resting HR (RHR), sitting in my office without any hassle, is 54...about two beats higher than my (highest) resting rate first thing in the morning (when I'm fit & race ready it's as low as 42). So, for purposes of this post, let's just say my RHR is 50. That gives me a heart rate reserve (HRR) of 123 beats.
Karvonen would say the lowest target heart rate for my "easy" day (50%) should be: (173 -50) x .50 + 50 = (123 x .50) + 50 = 61.5 + 50 = 111.5. So, my highest target heart rate for the "easy" day (60%) is probably around 122. Keeping the heart rate reserve in mind "justifies" that slightly more intense workout on the "easy" day, right? Maybe.
But, in order to really get the most out of a heart rate monitor, the athlete needs to ensure they do a few things:

First, learn their "true" resting heart rate. This might take strapping on the monitor for a couple of mornings in succession. A good way to do this is - if you're like me & have to get up in the middle of the night to "exchange" fluids - put the strap & receiver on. When the alarm goes off, start the monitor. After about four or five mornings you'll have a good idea of the average.

Second, find out their "true" maximum heart rate. There are physicians who will perform a stress test (for a few dollars) if you have nobody available to assist you. Sally Edwards (and a few other coaches) recommends the test be taken on a track, but I'm partial to using a treadmill because the speed can be increased incrementally through the test, & elements which are hard to control on a track can be controlled with a treadmill.

- Start the test with an easy warm-up of at least 5 minutes. The goal during the warm-up is to get the heart beating to 100-120 bpm.
- Without stopping, begin the test by gradually accelerating the speed so the heart rate climbs about 5 bpm every 15 seconds.
- At each 15-second interval, your partner should tell the exercise time, heart rate, and offer encouragement as they gradually increase the speed.
- Within a 2-to-4-minute period, the heart rate should cease to climb even with increased effort and pace.
- When you can no longer accelerate, or you hear your partner repeating the same number you've (probably) reached your maximum HR.
- At that point either you or your partner can call an end to the test.

Third, & most importantly, learn to correlate effort with number. I've learned the hard way that technology fails, & often at the worst possible moment...on race day. Believe it or not, the experienced runner or athlete can figure out, within a few percentage points, just how hard they are working in terms of their maximal heart rate; researchers proved a strong correlation between the Borg (perceived effort) Scale & the percentage of maximum heart rate. So if you're an experienced runner, running at a level of nine on a one-to-ten scale...chances are good you are fairly close, give or take a few points, to ninety percent of maximum heart rate.

Remember - the heart rate monitor, much like the GPS receiver, is a tool. You can place one in the hands of a child & wreck things, or you can place it in the hands of a craftsman & watch beautiful things happen. The right tool, in the right hands, at the right time, for the right purpose.

A Thought On Tapering

...or two. I guess this train of thought started last Wednesday evening during our "easy" 60-minute run on the beach. Quite frankly, it felt like a bit of a slog for a good portion of the run; just couldn't get comfortable. The heart rate wasn't going sky high...in fact, it seemed quite reasonable. Just a little bit of lead in the legs. When we got back to the start I had to admit I was glad we kind of went off the beaten path; heaven knows I'd have been tempted to slap it into B-for-boogie...and might have felt like ten pounds of used kitty litter afterward.
That kind of feeling has persisted for this past week, & almost two. I'm certain lots of it has to do with a subconscious effort to conserve energies for the day. But it's not like I'm really going into taper mode. Friends who know I'm (about) three weeks out from the Ironman have hinted, 'yeah, you should be starting your taper next week...' Trouble is, I am not certain what I'm supposed to be tapering from.
The bicycle crash, by necessity, forced me to back off about 30-percent of my intended training volume. I've had to limit my swimming to twice a week, & at an intensity which is just comfortable enough to not strain the trapezius, deltoid, or latissimus muscles on the left side...unfortunately, life has managed to make up for the lost efforts. If you've ever tried to get out of a Mercedes sedan on the passenger side, it requires a certain degree of assistance from the left arm to help roll you out. So, when I whine about wanting to drive it has as much to do with physical comfort as it does with personal autonomy.
I managed to do well through the long bike ride on the IM FL course, so there's little to worry about there. Even running, when the shoulder feels good & hasn't been over-stressed, is all right. The heart rate is good. And now, the weather has become almost nice. So it's not like I'm really going to cut back on volume that much...or intensity...not until next weekend.
At that point it's going to be little more than a single hour of a single activity. Spend a little more time with the feet up, with the coffee pot, with the good book, with the light jazz or baroque music. Definitely. I'll revert back to one of the things I said before...just kind of be like my greyhound: eat when I can, go out when I want, & rest otherwise.
So, I'm not really tapering as much as maintaining.

Thank You Very Much

Every once in a while you hear or read something that surprises the daylights out of you. In this particular case, it was more of a good surprise. One of the triathlon coaches I enjoy reading, Chuckie V, announced the fact one of his main athletes was moving on to (or was picked up by) Team TBB. For most of average readers who know little about multisport, but might know something about the Hawaii Ironman triathlon, one of TBB's athletes, Chrissie Wellington, has won the Hawaii Ironman during the past two years. Team TBB is described as a developmental squad & has one of the best coaches in the business, Brett Sutton.
I can only imagine the pride, as well as the mixture of emotions, coursing through Chuckie at this moment, as he helps Angela prepare to move on to bigger opportunities. It's not so much that Brett Sutton is a better coach, or TBB is a better team as much as it is an opportunity for Angela to be able to more closely focus on her dream; becoming a professional triathlete...becoming the best athlete she can be. And when you read Angela's blog you can tell the feeling is mutual.
Frankly, nothing more warms the cockles of my heart (whoa...dude...hearts have cockles...) than to have someone I've coached (defined as provided counsel, guidance, encouragement, and/or workouts) publicly compliment me for what I've done, & how I've been able to assist them achieve their personal athletic goal/s. Sometimes, amazingly, some even laud me to others around them.However, I have to make it clear; their personal accomplishment was achieved because of their own efforts, with a small degree of help from me. Regardless of whether I draw up a training plan, or answer a physiology question, or recommend a workout, or even provide a bit of perspective (some cases I'm the guy telling them, 'don't worry about having a bad workout/day/week/performance today; this isn't the day to focus on...'), I cannot follow the training plan, run the workout, take the action (or inaction) for them. They have to do it themself.
So, maybe I should thank them in return for following my advice & trusting me to be their coach/sports psychology technician/referral person. Since they're not making money it might be all I get. However, in many cases it leads to repeat, ongoing customers.
So, thank you, thankyouverymuch...

My Motivation, and Some Questions

Doggone. The temperature went up two degrees in the space of time it took me to think about how I was going to start this piece (originally scribbled 19 July 2008). For those who need a more objective measure, that was approximately one minute, from 6:48 to 6:49 a.m. And yes, I'm feeling less than motivated to head out to the track this morning.
Wait a minute. Coach Mike, unmotivated?
It's not just the heat or the bugs that makes me think twice. I have no races planned for the next four months, so I'm doing a long (boring) cycle of base training; swimming two or three times a week, bicycling once a week, and running as often as weather and other conditions permit. When you don't have anything on the immediate horizon for which to prepare, the forecast of working out alone (especially when base or maintenance training) can make any athlete reconsider their workout.

Sure, there are times you need to suck it up and go out, regardless of what your friends are doing. But it's nice to know you are not the only one suffering through a workout. Sometimes that's the only saving grace; knowing there is someone else insane enough to get up earlier than the rest of the world, or get out and run a few thousand meters of repeats with you while the rest of the world is at a ball game or concert.
Yes, I know we all need to have a life outside of running (or swimming, or triathlon). So, I do appreciate the athletes I train who take time out of their week (or weekend) to slog along with me. The prospect of seeing them at the track (during the week) or at the seashell (mid-week or on the weekend) gives me one more good reason to get out and run.
ASK THE COACH:
Do you have any thoughts on stretching?
I think a lot about stretching (some of my thoughts are printable!), but I don't do much more than work on my achilles tendons. Some runners prefer to not stretch and never have, others do it religiously. If you're going to do it, I would recommend two things:
First, don't stretch unless your muscles are warm, following at least five minutes of activity. A cold muscle will not stretch, and is more likely to tighten up more if you try to stretch it cold.
Second, stretch gently and naturally, with slow, smooth movements. You can stretch without throwing your leg up on a countertop, bleacher bench or trash can. Stretches which keep your feet on the ground are better. Those 'throw-your-leg-on-the-bleacher' stretches are probably going to instigate the stretch reflex, and you'll end up with a muscle that's more tight than when you started.
For this weather, do you have any particular sport drink recommendations? For those of us on a tighter budget, does water work just as well keeping us hydrated?
Water works great for hydration. It has no calories and no evil after-effects, unless you're running for four hours and you run low on electrolytes, but that's another issue. If you're running for no more than an hour and you can stand the taste (or lack of taste), water will do well.
However, once you get beyond an hour of exercise, you need to think about replenishing carbohydrates and electrolytes. Depending on weight and intensity of activity, you'll need between 30 and 60 grams of carbohydrates each hour; that's 16 to 32 ounces of Gatorade (200-400kcal). If you drink Accelerade during that same activity it will take 18 to 36 ounces (150-360kcal) to replenish, and you also get 7-15 grams of protein with the deal.
My recent favorite sports drink is PowerBar Endurance Sun Tea formula; I picked up a canister at Running Wild after a friend’s recommendation. A 16-ounce serving contains 42 grams or carbohydrates (so 12-24 ounces per hour), plus 480 mg of sodium and 25mg of potassium, so I don't have to worry about electrolytes. On top of that, there's 25mg of caffeine and a very light flavor. It mixes well and doesn't leave any gunk in your bottles, either.

Suzanne doesn't like Gatorade or Accelerade at full strength, but she liked the taste of PowerBar Endurance at normal strength. If caffeine isn’t your cup of tea (pun intended), PowerBar Endurance also comes in Lemon-Lime and Fruit Punch.
The best thing you can do is find a drink that meets your needs and stick with it. I can justify spending a little more for a good sports drink when I know it will help me perform well in workouts and on race day.
We've been told to take it easy this summer until it gets a little cooler. How easy is easy, and come fall, how long does it take to recover our strength and get back into racing form?

Just like the workout regimen, easy is in the eye of the beholder. I can tell usually by change in form or footstrike when an athlete is fatigued. Your challenge is to know it for yourself and to be smart enough to back off or pull the plug.
Being in racing form is not a question of how long as much as a question of when. You cannot be at maximal fitness throughout the entire year. You can maintain base through the entire year by running long, aerobic mileage. But the question of racing form is a function of how developed your base is, what variety of speedwork (tempo runs, short specificity, long specificity) you've put in, and how gradual your buildup is intended to be. Longer, more gradual build-ups lead to higher and more extended peak periods of six to eight weeks. Shorter, steeper build-ups lead to lower and shorter peaks.
Ask yourself, 'What is my goal race?' 'How am I going to get there?' 'What am I going to do to make certain I am at my most ready?'

Swedish Speed Work By Any Other Name

In order to delay inevitable shagginess, as well as the revelation of way too many gray hairs, it was definitely high time to put myself back in the barber's chair. There was a time when I looked at a visit to the barber shop with much the same dread as a visit to the dentist. However, I'm losing my teeth (only a little) faster than my hair.
I did have once upon a time what could be best described as an educated mullet, simply because I was an educated person. I didn't have the Joe Dirt thing going, not quite that serious a mullet. In fact, I never considered it to be a mullet. To me it was simply long hair. It was my thumb in the eye of society to have enough hair to pull it back into a (small) pony tail, put on my white oxford dress shirt and tie, and step into the classroom. There are a couple of photos floating around of me that way.
However, my wife cannot bear the thought of the man of her life having long hair. She considers it unnatural. I've threatened to grow it down to my butt in order to spite everyone...but I do like the regular income. Everyone says there's no such thing as a dress code with the federal government, but just try to get a promotion without being able to wear business attire. I don't care how smart you are, no one will listen to your smart ideas if you're wearing a loud-a$$ Hawaiian shirt and ratty jeans. As of last week I'm ten years out from my pension; after that, however, all bets are off on the hair limit. Of course, I might not be able to grow it that long by then. I wouldn't call the last two workouts fartlek by any stretch of the imagination. If you were or are a music enthusiast, it was probably closer to 30 minutes of rock and roll, followed by 30 minutes of a funeral dirge/death metal mash-up. Not pretty, huh?
It always helps on those days when you are running alone to be mindful of the effort...yes, listen to your body (and not the music in your Oakley Thumps). The music initially was there for entertainment purposes, keeping ennui at bay. I won't use them when I'm running with someone else, because it's unkind to not carry on a conversation with them. Yes, I know we're usually not carrying on a conversation during the latter half of the run, but it's nice to know we could always back off and have one if we really wished. And there have been days we have done so.
Effort is a relative thing, especially when you're five minutes behind the rest of the group at the outset of the run...I knew that second potty break this morning was going to come back to haunt me. However, I consider it better to have been five minutes back and hurrying like mad to try and catch up than to go out with the group and have one eye constantly on the horizon looking (desperately!) for the porta-potty.
And believe me, I don't think the Swedes were thinking about porta-potties when the term fartlek was coined.

Feedback, Continued

Someone suggested last week (through the survey/grapevine) I needed to be less ego-driven and more nurturing, less short-tempered. It was a response I kind of shrugged off; consider the source as someone who didn't want to hear me tell them what I felt they needed to do (one of those things a coach - and a person who is in charge - does).
I did get a little reinforcement of the perception the other afternoon: One of my athletes tries to come out once a week and works hard when at the track. They mentioned I got a little cranky during a workout the previous week. Of course, I was surprised at the honesty in bringing the issue to my attention. I quickly explained myself and told them I would make an honest effort to not be so short-tempered.
It was easy to figure out the root cause of the cranky moods. When I'm trying to run my own workout and organize/supervise...or, better yet, coach other runners at the same time I can get a little short, sweet and to the point. When you're training, it's all about me is the mantra; how much sleep do I need to recover, how much time do I need to set aside for this long run, this cross-training, this therapeutic modality (massage and stretching for those of you who hate those fancy words), and so on. It makes spouses, employers, and family members lose their even keel...especially when they are the ones who always have to adjust their (overcommitted) schedules to fit those of the runner.
In performance improvement, we are often told to ask the why question four or five times in order to get down to the real root cause of the problem.
Problem: Coach Mike is cranky.
Why is Mike cranky? Because he feels his workouts (at the same time as his athletes) are interrupted to deal with stuff.
Why are Mike's workouts interrupted? Because Mike is running his at the same time as his athletes.
Why is Mike running at the same time? Because Mike has a work project that keeps him from running earlier in the afternoon. Mike also has an athlete who runs workouts by himself and needs to control his pace a little better.
So, one issue meets one root cause, or two. Coach Mike's real job (which cannot be changed all that much) compresses his schedule. Coach Mike has an athlete who is running faster than he needs to be at this time of the year. Normally, I wouldn't gripe too much, save for the painfully obvious fact running hard during the heat of the Florida summer is going to do a number on your body. I could let this athlete drive himself into the ground, or I could suggest from the sidelines that he back off. When recommending an easing back on the throttle, I get the I only went (blank) seconds faster on this 400 than the last one response. Of course, then I have to mention another painfully obvious fact; multiply those (blank) seconds on that 400 by four and figure the difference per mile. Bouncing around with (blank x four)-second variations per mile of running is not the way to become a good runner.
I tend to set high (and often, unrealistically high) expectations for myself. I have always done this, not to mention projecting those high expectations onto those around me. In educational theory, it's a well-proven fact teachers who set and communicate high expectations for their students find the students will meet those expectations more often than not. So, while it may seem to the outsider I do not care to the persons who don't want to vault over the bar I set, the exact opposite is true. I care a great deal about every athlete who expresses the desire to improve and makes the honest, consistent and continuous effort to improve.
It's all I can ask from any athlete. It's all I'm entitled to ask from any athlete.

Ask the Coach - April 8, 2008

Summer is almost here and it's going to be hot. All of us know to drink more fluids and avoid running in the heat of the day. How should the heat effect our mix of intervals and long runs?
I don't presume every runner knows to drink more fluids; more importantly than this, what fluids to drink. While your kidneys are good at controlling the amount of electrolytes passed in urine, your sweat glands are going to push out electrolytes as well as fluid as part of thermoregulation. This means plain water will do you fine while you're at the workplace, if you have a job where most of your day is spent at the desk. However, plain water can be a little, er, boring to the palate; you're not going to drink what doesn't suit your taste. Sports drinks, such as Gatorade, Powerade, Propel, and so on, are good at making certain you have sufficient hydration; the down side of these drinks are that they have a great deal of high fructose corn syrup, a cheap sweetener, and not so much in sodium, potassium, chloride and other electrolytes, which are the things you need most to be replacing.
Oh, contrary to popular belief, the carbohydrates in most beer are countered by the toxicity of the ethanol. Your liver has to work to process the alcohol and remove it from your system before it can assimilate any carbs. Since alcohol can only be passed through the system by urination, sweat or respiration, like that of caffeine, you'll lose more fluid by drinking alcohol or caffeinated beverages (iced tea, iced coffee, energy drinks) than you would sugary drinks, which take longer to pass through the gut.
You can run during the daytime, but understand that the fluid you lose through cooling your body (sweat) is taken from your blood circulating through your capillaries; that's why you'll see folks looking quite red on a hot day when they've been active. The water loss from your blood as part of the cooling process makes the blood thicker and more difficult for the heart to pump through the circulatory system. Think of it like trying to suck honey through a thin straw, compared to sucking water through the same; it's much harder. Since the blood flows slower through the vessels, it takes more pumps of the heart to move it the same distance it would travel with full fluid volume...oh, did I mention the fact your blood is going to the areas of the body needed most at exercise? That means your leg muscles are probably getting the most blood sent to it, next to the brain. That's a long way to go.
So, hotter and more humid conditions of summertime running mean your perceived effort at a particular pace is going to increase. That's bad news. The good news is there aren't many "important" summer races here. The best thing you can do is continue to run through the year, listen to what your body is telling you, and adjust your effort accordingly. As for track workouts and long runs, I suggest finding a sports drink that replaces the minerals and electrolytes you lose through sweat, and keeping a bottle or two available. You can stash bottles on a long run or get your favorite drink at the local convenience store if carrying a bottle is too much of a problem. If those don't work, then adjust your workout times to take advantage of conditions, or run at places where there are water fountains.Swimming or biking may be a good way to get some exercise this summer since it will be so hot. What's the best mix of swimming, biking and running?
Swimming and bicycling are great cross-training, I like them a great deal because of the reduced impact to the musculoskeletal system. The best blend of cross-training activities depends on your fitness level and amount of time you have available to ride or swim. Borrowing the old phrase "the main thing is to keep the main thing the main thing," there is a limited degree of transfer between swimming, bicycling and running; you need to run if you want to be a good runner. If you bicycle, make certain you wear a CPSC or ANSI-approved bicycle helmet, follow *all* the rules of the road, and (please!) refrain from wearing headphones *in your ears* (there are devices that will allow you to listen to music in your helmet AND hear surrounding traffic).I may want to run a marathon this fall. Is it too early to start training this summer?
Good for you. A marathon will teach you a great deal about yourself; your perceived limitations, strengths and weaknesses. Training for a marathon, especially a first marathon, takes at least 18, and up to 26 weeks, depending on fitness level and goal. If your plan is to do LaSalle Bank Chicago Marathon, around the first week of October, this would be the time to begin marathon training. Before you mention heat as an obstacle, let me remind you of a painfully obvious fact: Chicago in the first week of October can range in temperature from the high 80s (last year) to the high 30s (about five years ago). You never know what conditions are going to be like on the day. There are good training plans available, several of which have been used by ECRT athletes to run personal best times and qualify for Boston. The biggest challenge is not so much choosing a training plan, but to follow it through and make certain you toe the line on the day as healthy as possible. A personal note: Running a marathon while injured is not a good idea.

A Matter of Quality

The other week, I came out to the track at five minutes before the start of practice and found a team member jogging laps. Rather than be pleased at their motivation to start early, I was a little less than happy. ‘You’re not going to need those junk miles,’ I said, ‘do you know what I have planned for this workout?’ It’s not so much that I wanted to be authoritarian; I looked at conditions and adjusted my plan accordingly…in this particular case, I moved the warm-up from the track out onto the trails.It’s almost a month before the last races of the late spring season here (we don't race anything other than triathlons during the summer here!), so the time for easy-paced mileage is beginning to pass, at least at the track. The track workouts for my more experienced team members is going to increase (a little) in intensity; higher perceived effort, shorter rest interval or longer distance…two of the three (in the case of some team members, all three) variables more often than not.
I made a comment while writing last month's club newsletter, something to the extent of ‘if you’re not running the repeat at the right intensity level you’re wasting your time.’ This also lends itself to a phrase one of my college coaches used to remind me, ‘you can run hard and you can run long, but you don’t run hard AND long.’ Easy days are where your body - and your mind - makes its gains in fitness. If you hammer all of your workouts, day after day after day…your mind will probably rebel (burnout); hopefully before the point where your body breaks down and you suffer an injury that will leave you frustrated and focusing on rehabilitation.
How do you gauge how hard you’re working; when to back off, when to take it easy? I gauge my workouts by percentage of maximum heart rate above 50 percent (by tens, so 50-59 percent would merit a 1, 60-69 a 2, 70-79 a 3, and so on...) multiplied by time, so if I run for 60 minutes at 50 percent of max heart rate, I score a 60 (1 x 60). Ride a bike for four hours at 50 percent effort would equal 240 (240 x 1), the same as an hour of running with an average heart rate of 80-90 percent (60 x 4), more or less.
You can check your pulse at the end of repeats – rather than your stopwatch - in much the same way as I check my athletes if they have no monitor and I want to know how hard they've been working. A perceived effort scale to “ballpark” your effort works great for weight training, where heart rates are less intense, if you don't want to check your pulse all afternoon.
If you felt the effort on a track workout was 8 on a 1-to-10 scale, then subtract five and multiply by the workout duration (90 minutes, usually), which would give, in this case, a 270. A number in the 100s is an “easy” day; a score above 300 might merit easy workouts for the next day or two, or perhaps a rest day and an easy day. If you’re not doing too much the next day at work you can probably stand to go out and run for an hour, as long as you keep the effort between a 6 and a 7 on that 10-point perceived effort scale.As you approach the racing season, if performing well is your goal, your training focus needs to move away from ‘more miles are better’ and closer to ‘how comfortable am I at this speed? Can I hold this for an entire race?’

Take A Number

The orthopedic consultant gave me the green light of sorts about two weeks ago. I have his permission to engage in easy running or bicycling. My first guess was that he thought I was one of those people who do the bare minimum of exercise; once the sweat starts rolling it's time to quit. Ho, ho, now that's a funny one. Obviously, he's never seen me with that look like I got sprayed with a fire hose.

Then, he mentions three things: First, I have to come back and see him in six weeks.

Second, no lifting anything heavier than a can of soup. The bad news is that my left shoulder and arm strength is growing by leaps and bounds; my right shoulder muscle structure is almost nonexistent. The good news is that 12-to-16 ounces fall right within that weight range.

Third, he suspects I will be one of those patients he'll have to hold back rather than force to progress forward with rehabilitation.
So, how do you make certain not to push the envelope so much you delay achieving cardiovascular fitness, or you risk overtraining and injury, in the foundation period?
You can use the Borg scale to gauge how hard you're working. This scale ranges from 1 to 20, with 20 being the absolute maximal "oh, my goodness, my heart is going to explode any second" effort. Slowly walking is about a nine; a hard effort you can continue to hold for a while is about a 13 or 14, 17 is a very hard effort.
What's so good about the Borg scale? First, you're checking all of your body; heart, lungs, muscles, breathing, and so on, in order to determine your rate of perceived exertion. Second, it correlates quite strongly to your heart rate; multiply your Borg number times ten and you're probably going to be close to what your heart rate is at that moment. This is especially important for those persons who take drugs that affect their heart rate. Third, you don't have to depend on a heart rate monitor to help you tell when you're working too hard.
I like the heart rate monitor. It provides a relatively accurate picture of how hard I'm working. However, most folks who have heart rate monitors don't know their maximum heart rate, and therefore don't know how hard they are working.
Two, and maybe three, schools of thought persist on how to determine maximum heart rate, and the percentage of maximum heart rate a person is exercising:
First is the "220-minus-age" school. So, a 45 year-old would have a maximum heart rate of 175; his or her exercise at 50 percent of maximum would be half of that, or 87 to 88 beats per minute, which is the minimum someone coming back from injury, or just starting an exercise program would use.
The second school takes the "220-minus-age," then subtracts the heart rate you immediately after waking up, to give you the range. So the hypothetical 45 year-old who has a resting heart rate of 45 (not bad for a physically-fit individual; the average sedentary person ranges from 60 to 80) has a range of 130 beats between minimum and maximum. So, 50 percent of that "normal" range (65 beats) added to the resting rate, would give the hypothetical a target heart rate of 110 beats per minute...add another six or seven to give a window...is this getting crazy, or what?
The third school requires having a trained medical professional around to administer a maximal heart rate test. Slap a heart rate monitor or an electrocardiogram on the athlete and run them to exhaustion on a treadmill. The 1985 movie American Flyers has a guy doing this test; it's a scene I love, but my wife cannot stand to watch. The benefit of all the discomfort is obvious; you know what the maximal heart rate is, without question. All the other calculations are simple once you figure that first one out.
Whether you decide to use a perceived exertion scale, or a heart rate monitor, remember that these are tools to help you communicate to yourself and (if you have one) your coach how you are feeling and how your body is reacting to the training. I've met athletes who have set their heart rate monitor at a rate that's too low. It's not completely foolproof; some athletes can operate at higher maximum heart rates than the "220-minus-age" number, which is more of a guideline for that "three times a week, 20 minutes a day, and no more" crowd.

Common Sense Ain't All That Common

The workout kinda reinforced the youth/age thing. I think, short of two guys out there...okay, three...everyone who was out were either dinged up or on the mend. I'm not so certain, looking at the last two repeats of the second set, one guy was not pushing as much as the other was hanging on for dear life. I'll have to ask him later.

Rather than telling me, 'hey coach, I'm a little dinged up today, so I'm going to run it a little less intense than what you're asking,' I've got to watch them self-freakin'-destruct. And it's not the track work that's killing them. It's what they are doing on the "easy" days.

Listen closely - if your easy days are approaching your race pace, then you are going too %(#-#!&^ hard. Easy days are what make you stronger, faster, and better...'cause you recover from the @$$-kicking workout from the day (or two) before.

It's five weeks before the marathon training commences. Of course, I'm still (half) in a sling. I walked much of the workout yesterday out of the sling, getting a little bit of that gentle assisted ROM work. Once I started feeling the tension on the back and shoulder muscles it was time to sling-up again.

I'm getting the first inklings of fear that my marathon is going to be a nightmare. Well, really, a four-week delay in base training isn't going to kill me. What's going to kill me is if I force the progression, go too soon into the next phase. It might mean sacrificing one race of three (5K in September, half-marathon in October, 10K in November) this fall and spending a little more time in cardio.

So, puppy...what IS the goal? For me, it's a Boston qualifier. For me, it's 3:30 - 8:00/mile pace. Smart running for 26.2 miles. As my old coach would say: It's not only PACE, but what fits within...PAtienCE.

It's not only pace, but also patience.

So, What IS "Fresh?"


Newcomers to my track workouts spend a lot of their first workouts trying to learn all of the terminology - to do the workouts you have to speak the language. I've spent lots of time trying to explain - especially to newer athletes who are hammering at my pace on an easy day - just how hard they should be working.

The object is not to run all-freaking-out at every practice. If you are going to run anaerobic, no more than ten percent of the workout should go there...the rest of the time should be in varying degrees of aerobic pace...or lactate threshhold pace. My wife, once again, asked me last night how I would describe a "fresh" pace, which is what the workout was set for as of late...we're in between seasons and getting ready for laying a new base.

Here's how my coach's coach, Bob Schul, described his workout paces:

First there are various speeds you will be using. They are "fresh", "good" and "hard".
I do not run my athletes "all out" as I find there are too many injuries or potential injuries when the body is pushed to that extreme.
Distance runners do not need to run all out, since in a race, when they are sprinting, it is not how fast their muscles will contract but how fast they will contract when tired
.
There are efforts in between the "fresh, good, and hard," but they are subtle.
"Fresh" running is faster than a jog but there is no pressure on the body.
Everybody is different depending on their natural reflex action.
Some can run 200 meters in 40 seconds while others may run it in 30 seconds.
It is the effort that is important.


"Good" means that you now have some pressure on the upper body.
Somewhere between 5/8 and 3/4 speed.

"Hard" means you are running about 7/8.

If I tell an athlete to do a good build up, that means you will start "fresh" for 1/3 of the run, change to a gear I call "fresh to good", for 1/3 of the run and finish the last 1/3 at "good".
If you are doing a "hard" buildup, you run the first 1/3 at "fresh", the second 1/3 at "good" and the last 1/3 at "hard".
Obviously you should be well conditioned to attempt "hard".


Where you run the intervals does not matter.
It could be on a track or a nice grass field.
Don't be too concerned with exact distances.
If you use a park then estimate the distance and use it.
Try to stay off the roads when doing these, as a softer surface will treat your legs much better.
Even your long runs might be done on a softer surface if it is available.
Trails would be great for your long runs.
Be sure to wear good training shoes, not racing flats.
Save those for the races.
